🔵 Supported Malasana (squatting)
“A deep squat stretches the hips, relaxes the pelvic floor, and prepares the perineum for birth.” Squatting during early labour makes contractions more effective and can shorten the early labour period. Practise 1-minute holds daily from week 36. Use a chair, wall, or partner for support.

🟣 The Labour Breath (4:8 ratio — practise daily)
Inhale for 4 counts. Exhale slowly for 8 counts.
This is not relaxation. This is pain management. The extended exhale activates the parasympathetic nervous system, reducing cortisol and increasing pain tolerance — exactly what contractions require.

🟠 Labour positions (practise them before you need them)
All-fours: relieves back pain, encourages OA fetal positioning, opens posterior pelvic outlet.
Side-lying: rest between contractions, reduces perineal trauma.
Supported squat with partner: maximum pelvic outlet opening — 30% more space than lying on your back.

Your yoga practice should change every trimester.

𝗧𝗿𝗶𝗺𝗲𝘀𝘁𝗲𝗿 𝟭 (𝗪𝗲𝗲𝗸𝘀 𝟬–𝟭𝟮):
Your body is building everything invisibly. This is not the time to push — it is the time to listen. Ease nausea. Rest when the body asks. Build breath awareness. Avoid: hot yoga, deep twists, forceful pranayama, lying on belly. Best practices: Cat-Cow, Child’s Pose (wide knees), Legs-Up-Wall, Nadi Shodhana.

𝗧𝗿𝗶𝗺𝗲𝘀𝘁𝗲𝗿 𝟮 (𝗪𝗲𝗲𝗸𝘀 𝟭𝟯–𝟮𝟴):
The sweet spot. Energy returns. This is the time to build strength, open the hips, and begin pelvic floor awareness. Begin avoiding lying flat on the back (vena cava). Avoid midline “doming” exercises (diastasis recti risk). Best practices: Modified Warrior II, Malasana, Baddha Konasana, Bird-Dog, Wall Squat.

𝗧𝗿𝗶𝗺𝗲𝘀𝘁𝗲𝗿 𝟯 (𝗪𝗲𝗲𝗸𝘀 𝟮𝟵–𝟰𝟬):
Slower. More supported. More restorative. Every pose now serves two purposes: comfort now, and preparation for what’s coming. All-fours postures encourage optimal fetal positioning. Squatting opens the pelvic outlet. Left-side lying replaces Savasana. Best practices: Side-lying Savasana, Supported Squat, Hip Circles on all fours, Cat-Cow, Baddha Konasana.

𝗣𝗿āṇāyāma 𝗿𝘂𝗹𝗲𝘀 𝗳𝗼𝗿 𝗮𝗹𝗹 𝘁𝗿𝗶𝗺𝗲𝘀𝘁𝗲𝗿𝘀:
✅ Safe throughout: Nadi Shodhana, Ujjayi, Bhramari, Diaphragmatic breathing
✅ Begin in late T2: Labour breath practice (4-count inhale, 8-count slow exhale) — practise daily in T3
❌ Avoid in ALL trimesters: Kapalbhati, Bhastrika, any breath retention (kumbhaka)
