Before I was a Manual Osteopath, I was a mountain climber 🩵 I tagged the top of MANY big and small mountains. In 2018 I attempted the summit of Everest, and after 52 days I turned around only hours from the summit. No regrets, I developed an infection that was spreading rapidly - in the “death zone” you can’t heal. Long story short I got myself down to camp 2 after talking myself out of falling asleep more times than I could count- assuming I’d never wake if I did. Once at camp two I was heli rescued. It took a few days but eventually I made it to a hospital in Kathmandu where I spent a week recovering. The first night admitted was brutal. I was fevered, blood pressure dropped significantly, and blood clotting. I had lost 100 percent vision in my left eye. And I’m lucky enough to have gained 70% of it back. I was told to prepare myself with the chance that no vision at all may return. My team at that hospital was incredible.

Many of you probably don’t know that about me 🤷‍♀️ it’s one of my favourite chapters- besides you know, the ending, lol. I hope to go back and finish one day 🏔️ ❤️

This is a more advanced progression for deep core and pelvic control.

The second both legs move together, most people:
• arch through their low back
• lose pelvic control
• brace incorrectly
• compensate through the hip flexors

The goal isn’t how low your legs go.
It’s keeping the core engaged and the pelvis controlled the entire time.

Think:
• slow movement
• controlled breathing
• no rushing
• quality over range

If you feel your low back taking over, regress the movement and rebuild control first.

And as always, get professional help prior to stating any new rehab or exercise for an injury/ailment

A lot of people think they have a “lower belly problem” when really they struggle with deep core control and pressure management.

Lumbar cat cows

These look simple… but the brain and muscle control they require will humble you fast.

This isn’t about forcing big movement
It’s about learning how to actually control your spine

Start on hands and knees
Gently tuck your pelvis and round through your lower back (flexion)
Then slowly reverse it, tilt the pelvis and extend through the low back

What they’re actually working:
• Segmental spinal control (teaching each part of your spine to move, not just hinging in one spot)
• Deep core + stabilizers (not just abs, the muscles that support your spine)
• Nervous system input (reconnecting brain → muscle after injury or stiffness)
• Gentle flexion/extension tolerance

You probably see my spinal flexion (or lack of) isnt great. 15 years after a car accident, this is currently the amount of lumbar flexion I have. But I still work on it every day, and I’m happy with the movement as i live pain free, and that’s what matters most.

If you’re working through stiffness or injury, don’t chase what it “should” look like. Work with what you have, and get really good at controlling it.

1.5 months ago I fractured my tibial plateau, tore my meniscus, sprained my ACL, and had multiple bone contusions. I wiped out in a trail race. A step I’ve done THOUSANDS of times in my life.

These are some of the movements I started within days of injury, not to push through pain, but to protect my knee, maintain muscle activation, and restore key movement early. I want to do everything possible to avoid surgery now and in the future. Ontop of the rehab I’ve been doing on my own every day, I’ve also had the best team at. Physio, chiro, laser, compression therapy- you name it, I’m doing it. Every.single.day.

Here’s why each exercise shown mattered for me:

• Heel-elevated extension holds
My heel was supported on a block to let the knee relax into full extension. Regaining extension early is critical, this helps prevent stiffness and loss of range without forcing it aggressively.

• Heel raises
Reinforcing quad control and hip flexor strength while keeping the knee stable. This helps build support without unnecessary joint stress.

• Heel drags
Controlled knee flexion. Slow, intentional movement to restore range without irritating the joint.

• Supported bicycle movements
Light, controlled motion to encourage circulation and coordination without heavy load. This helps reintroduce movement in a very low-risk way. My injured side hip flexors are cranked- I’m working on proper movement with them.

• Quad hip extension
Maintaining glute strength and posterior chain support while minimizing load through the knee.

• Quad squeezes
Simple but essential. Reconnecting to the quad early makes everything else progress smoother. Quad strength basically shuts off after an acute injury.

None of this is random, it is based on my specific injury, symptoms, and how my knee responded day to day.

Important:
This is NOT a rehab plan for you. Knee injuries vary significantly, and doing the wrong thing too early can set you back. If you’re dealing with something similar, get assessed and follow a plan tailored to you.

Back feeling stiff after long days sitting, lifting, or driving?

Try this gentle rotational mobility drill.

Start on your stomach.
Bring one knee out to the side.
Roll toward that leg, placing your opposite hand on that knee to hold it in place
Open through your chest with control.

Move slowly. Don’t force range.

You may hear or feel a “crack.”
That’s simply joint cavitation, not anything being put back into place.

Hold 5-15 seconds
Try 1-2 rounds

⚠️ Avoid if you have:
• Acute disc injury
• Recent spinal surgery
• Severe osteoporosis
• Active nerve symptoms
• Back pain and your mind is telling you this won’t feel good
(Just listen to your body, it knows best)

Mobility should feel relieving, not aggressive.

Save for stiff days ❤️

Hold for a few seconds.

This simple-looking drill fires up your hip internal rotators — a seriously underrated group that most people never train.

If you run, lift, hike, or even just sit a lot… weak internal rotators can throw everything off.

What this helps with:
• Cleaner, more efficient running mechanics
• Better hip + knee alignment
• Less low back + groin tension
• Improved control in squats, lunges, and change of direction

How to do it:
• Lie prone, knee and hip at 90°
• Keep the knee planted on the block
• Slowly lift your foot toward the ceiling
• Control it—don’t rush

You’ll feel muscles light up that you didn’t know existed. Add this in a few times a week—especially if you’re logging miles or training hard
